How much protein do you actually need to lose fat and keep muscle?

Protein is the one number I never let a client compromise on. Here is what the research supports, why the figure goes up when you are dieting, and how to actually hit it on an Indian or vegetarian diet.

The direct answer

If you are lifting weights and trying to lose fat, aim for 1.6 to 2.2 grams of protein per kilogram of bodyweight per day. For an 80 kg person that is roughly 130 to 175 g daily. Go towards the higher end when you are in a larger calorie deficit, when you are already lean, or when you are older. Spread it across three or four meals of 25 to 40 g each rather than loading it all into dinner.

If you are short on time
  1. Multiply your bodyweight in kg by 1.6 for your daily minimum, and by 2.2 for your upper target.
  2. Divide that by the number of meals you eat, aiming for 25 to 40 g in each.
  3. Anchor every meal around one clear protein source before you think about anything else on the plate.
  4. If you are vegetarian, plan protein first and expect to use dairy, pulses, soya and a supplement to close the gap.
  5. Track it properly for two weeks. Almost everyone is eating less than they think.

Why protein matters more when you are dieting

When you eat fewer calories than you burn, your body has to find the shortfall somewhere. It can take it from stored fat, which is what you want, or it can break down muscle tissue, which is what you do not. Two things push that decision in your favour: resistance training, which gives your body a reason to keep muscle, and adequate protein, which gives it the raw material to do so.

That is the whole mechanism. Nothing exotic, no metabolic trickery. When people lose weight and end up looking softer rather than leaner, this is almost always why. They lost weight, but a meaningful share of it was muscle.

Definition

Protein is one of the three macronutrients, made up of amino acids, nine of which your body cannot produce and must obtain from food. It is the primary building material for muscle tissue. Unlike carbohydrate and fat, your body has no dedicated storage reserve for protein, which is why a regular daily intake matters.

There is a second benefit that matters just as much in practice. Protein is the most satiating of the three macronutrients, and it has the highest thermic effect, meaning you burn slightly more energy digesting it. Neither of those effects is dramatic on its own, but when you are trying to hold a deficit for twelve weeks without feeling permanently hungry, they compound.

The number the research supports

The International Society of Sports Nutrition's position stand on protein and exercise concludes that an intake of 1.4 to 2.0 g per kg of bodyweight per day is sufficient for most people who train to build and maintain muscle mass (Jäger et al., 2017). That is the baseline figure, and it applies to people who are eating at or around maintenance calories.

A large meta-analysis by Morton and colleagues, published in the British Journal of Sports Medicine, looked at 49 studies and found that the benefits of additional protein for muscle and strength gains plateau at roughly 1.6 g per kg per day (Morton et al., 2018). Beyond that point, eating more protein does not appear to produce more muscle in most people.

So why do I recommend up to 2.2 g per kg? Because that plateau was identified in people who were not necessarily in a calorie deficit. Dieting changes the calculation, and that is worth understanding properly.

One practical note on which bodyweight to use. If you are carrying a significant amount of body fat, calculating from total bodyweight can produce a number that is unnecessarily high, because fat tissue does not have the same protein requirement as muscle. In that situation, working from your lean body mass or from a target bodyweight is more sensible. Why the figure rises when you are in a deficit

Here is the finding that changed how I set protein targets for clients who are cutting.

Longland and colleagues took two groups of men through four weeks of a substantial calorie deficit combined with hard resistance and interval training. Both groups ate the same calories. One group ate 1.2 g of protein per kg, the other ate 2.4 g per kg. The higher protein group gained lean mass while losing more fat. The lower protein group essentially maintained lean mass (Longland et al., 2016).

That was an aggressive protocol with young, motivated participants in a supervised setting, so I would not promise anyone the same outcome. But the direction is clear and it is consistent with the wider literature: when calories are restricted, protein needs go up, not down.

Helms and colleagues, writing specifically about lean athletes preparing for competition in a deficit, recommend 2.3 to 3.1 g per kg of lean body mass to protect muscle (Helms et al., 2014). That is a higher figure again, but note the population: already lean people trying to get leaner still. The leaner you get, the harder your body fights to hold onto fat and the more willing it becomes to give up muscle. Protein is your main defence.

In practice I set most clients between 1.8 and 2.0 g per kg and stop worrying about it. The difference between 1.8 and 2.2 is far less important than the difference between 1.2 and 1.8, and chasing the top of the range usually costs adherence somewhere else.

What I care about far more is whether the number is actually being hit on a Tuesday when work has overrun and dinner is whatever is quickest. A target you reach five days out of seven beats a perfect target you reach twice.

How to spread protein across the day

Total daily protein is the main thing. Distribution is the useful refinement on top of it.

The ISSN position stand recommends consuming protein in doses of roughly 0.25 g per kg of bodyweight per meal, or about 20 to 40 g per serving, and spacing those servings every three to four hours across the day (Jäger et al., 2017). The reasoning is that muscle protein synthesis responds to a dose of protein and then returns to baseline, so several well-sized doses stimulate it more often than one very large one.

The same position stand notes that each dose should contain enough leucine, one of the essential amino acids, to trigger that response, with a range of roughly 700 to 3000 mg per serving. In practice you do not need to count leucine. If your meal contains a proper serving of dairy, eggs, meat, fish, soya or a whey supplement, you have almost certainly cleared it.

What this means for a working professional is straightforward. Three solid meals with 30 to 40 g of protein each, plus one snack, will get most people to target without any complicated timing. The common failure pattern is a carbohydrate-heavy breakfast, a light lunch, and then an attempt to cram 80 g of protein into dinner. That leaves you both under target and hungry all afternoon.

Hitting your protein on an Indian or vegetarian diet

This is the single most common practical obstacle among the clients I work with, and it deserves a proper answer rather than a shrug and a suggestion to eat more chicken.

The difficulty is real. Traditional Indian vegetarian meals are built around cereals and pulses, which do contain protein, but at a lower concentration per calorie than animal sources. A bowl of dal and two rotis is a genuinely nutritious meal, but it is closer to 12 to 15 g of protein than the 30 to 40 g you want per sitting.

Look at that table and the strategy becomes obvious. If you are vegetarian, the foods doing the heavy lifting are paneer, Greek yoghurt, soya, tofu and whey. Dal and rajma are useful contributors but they cannot be your primary source, because the volume of food required would be impractical.

A workable vegetarian day for someone targeting 130 g might look like this: two eggs and Greek yoghurt at breakfast for around 27 g, 150 g of paneer with roti and vegetables at lunch for around 33 g, a whey shake in the afternoon for 24 g, and soya chunks with dal and rice at dinner for around 33 g. That comes to roughly 117 g from four meals, and the remainder arrives incidentally from the grains, vegetables and nuts across the day.

The principle I give every client, vegetarian or not: build each meal around its protein source first. Decide what your protein is, portion it properly, then add carbohydrates, vegetables and fats around it. Most people do this in the opposite order and then wonder why the number never adds up.

Myth versus fact

Common claimWhat the evidence says
"High protein damages your kidneys." In people with healthy kidneys there is no good evidence that higher protein intakes cause harm. If you have existing kidney disease, protein does need to be managed with your doctor.
"Your body can only absorb 30 g of protein at a time." You absorb essentially all of it. What plateaus is the muscle-building response to a single dose, which is why distribution helps. Nothing is wasted, but nothing extra is gained either.
"You must eat protein within 30 minutes of training." The anabolic window is far wider than this. Total daily intake and sensible distribution matter considerably more than precise timing around a session.
"Plant protein cannot build muscle." It can, but plant sources are generally lower in leucine and less concentrated per calorie, so vegetarians typically need slightly higher totals and more deliberate planning.
"More protein always means more muscle." No. Gains plateau around 1.6 g/kg in most trainees. Beyond your target, extra protein is simply calories that could have been used elsewhere.

The five mistakes I see most

1. Guessing instead of measuring, at least at first

Almost everyone overestimates their protein intake, often by 30 g or more. You do not need to track forever, but two weeks of honest logging tells you where you actually are. Without that, you are adjusting a number you cannot see.

2. Back-loading everything into dinner

A 90 g protein dinner after a 15 g breakfast and a 20 g lunch leaves you under-fed all day and does less for muscle retention than three balanced servings would.

3. Counting dal and roti as a protein source

They contribute, but they are primarily carbohydrate sources. If your meal plan relies on them for protein, the total will always fall short.

4. Hitting protein but ignoring resistance training

Protein supplies the material. Training supplies the signal. High protein with no lifting during a deficit will not protect muscle to anything like the same degree.

5. Treating the supplement as the strategy

Whey is a convenient tool for closing a gap, not a substitute for meals built around whole protein sources. If three of your four daily servings come from a tub, the plan needs restructuring.

  • Calculate your target: bodyweight in kg multiplied by 1.8 is a sensible starting point for most people.
  • Divide it across the meals you realistically eat, aiming for 25 to 40 g each.
  • Identify one default protein source for each meal so you are not deciding from scratch every day.
  • Track honestly for fourteen days to find out where you genuinely are.
  • If you are vegetarian, decide now which of paneer, yoghurt, soya, tofu or whey will anchor each meal.
  • Pair it with resistance training at least twice a week, or the protein largely goes to waste.

Research summary

The evidence base on protein is unusually strong for this field. Four sources do most of the work in this article.

The ISSN position stand on protein and exercise is a consensus document reviewing the wider literature, and it sets the 1.4 to 2.0 g/kg range along with the per-meal dosing guidance. Position stands carry more weight than individual studies because they represent a synthesis reviewed by multiple researchers.

Morton and colleagues (2018) is a systematic review, meta-analysis and meta-regression across 49 studies with 1,863 participants, which is why its identification of a plateau around 1.6 g/kg is taken seriously. Its limitation is that it examined protein supplementation during resistance training rather than protein needs during energy restriction specifically.

Longland and colleagues (2016) is a well-controlled randomised trial, but it is small, short at four weeks, and used an aggressive deficit with young men in a supervised setting. It demonstrates that the effect is real without telling us the effect size for a 38 year old consultant training four times a week.

Helms and colleagues (2014) is a review producing recommendations for a specific population, natural bodybuilders in contest preparation. Its higher figures should not be read as general population advice.

Where does that leave the honest position? The broad range of 1.6 to 2.2 g/kg is well supported. The precise optimum for any individual is not known, varies between people, and probably matters less than consistently hitting a figure inside that range. Anyone quoting you a single exact number with total confidence is overstating what the evidence supports.

Is 1 g of protein per pound of bodyweight the same thing?

Roughly, yes. One gram per pound works out to about 2.2 g per kg, which sits at the top of the recommended range. It is a reasonable rule of thumb, though for someone carrying a lot of body fat it will produce an unnecessarily high number.

Do I need protein powder?

No. It is a convenience, not a requirement. That said, if you are vegetarian and targeting 130 g or more a day, one scoop makes the arithmetic considerably easier. I generally class it as recommended rather than essential.

What happens if I eat more protein than I need?

Nothing harmful in a healthy person, but it is not free either. Excess protein is calories, and those calories count towards your daily total. If you are in a deficit, protein you do not need is displacing carbohydrate or fat you might have preferred to eat.

Can I still lose fat if my protein is low?

Yes, you can lose weight in a calorie deficit regardless of protein intake. The question is what you lose. Low protein during a deficit means a greater proportion of that loss comes from muscle, which is why people sometimes reach their goal weight and still feel dissatisfied with how they look.

How long before I notice a difference from increasing protein?

The appetite and satiety effects are often noticeable within a week or two. The body composition effects are slower and only become visible across several weeks, which is why I look at three-week trends with clients rather than reacting to any single weigh-in.

Does protein timing around my workout matter?

Far less than the internet suggests. Provided you are eating adequate protein spread across the day, there is no need to sprint to a shaker within thirty minutes of your last set. Convenience is a perfectly good reason to have a shake after training, but it is not a physiological requirement.
